Melatonin dose: why 0.5–1 mg often beats 10 mg (and the hangover)

Why the dose on the shelf is so high

In the US melatonin is sold as a supplement, so there is no approved dose. In the UK and EU it is a prescription drug, commonly a 2 mg slow-release tablet. US brands competed upward to 5, 10 and even 20 mg, and "more" started to look like "stronger".

Your body makes melatonin in the evening as darkness sets in. It tells your internal clock that night has started. Studies from MIT in the 1990s and early 2000s found that about 0.3 mg raised blood melatonin to normal nighttime levels in older adults, and that a 3 mg dose left levels elevated into the next day.

The melatonin hangover

When a dose is much larger than the body's own nighttime level, melatonin can still be circulating in the morning. People describe:

  • Grogginess or a "hangover" feeling the next day
  • Vivid dreams or nightmares
  • Headache
  • Waking at 3 a.m.

Lowering the dose is the first thing to try. Many people who feel hungover on 10 mg feel fine on 1 mg.

What melatonin is good for

The evidence is best for shifting sleep timing:

  • Jet lag, especially flying east across several time zones.
  • Delayed sleep phase, when you cannot fall asleep until very late.
  • Shift work, with mixed results.

For ordinary chronic insomnia the effect is small. The American Academy of Sleep Medicine's 2017 guideline suggested against melatonin for chronic insomnia in adults because the benefit was small. Sleep habits and CBT for insomnia are the first-line treatments.

Gummies: the dose problem

In 2023, researchers tested 25 melatonin gummy products sold in the US and published the results in JAMA. Only 3 were within 10% of the label. The rest held between 74% and 347% of the labeled melatonin. One had no detectable melatonin but contained CBD.

Gummies are also what children get into. The CDC reported that pediatric melatonin ingestions reported to poison centers rose 530% from 2012 to 2021. Keep all melatonin, especially gummies, out of reach.

Buying a small dose cheaply

Our list prices melatonin per 1 mg. Per milligram, big 10 mg bottles look cheapest. But if you only want 0.5–1 mg, you cannot use a 10 mg pill without splitting it into ten pieces. Two practical options:

  1. Buy a low-dose tablet (0.5, 1 or 3 mg). The price per mg is higher, but the price per night is low, because the dose is small.
  2. Split a scored tablet. A 3 mg or 5 mg scored tablet can be halved or quartered with a pill splitter. Capsules and gummies cannot be split accurately.

At pennies per milligram, melatonin is cheap either way. The main choice is dose, not brand.

How much melatonin should I take?

There is no standard US dose. Research has used about 0.3–5 mg, and many people do well on 0.5–1 mg taken 1–2 hours before bedtime. Ask a doctor, especially for children, during pregnancy, or with other sleep medications.

Is 10 mg of melatonin too much?

It is more than most people need, and higher doses are more likely to cause next-day grogginess and vivid dreams. It is not considered acutely dangerous for healthy adults, but lower doses are often as effective.

Why do I feel hungover after melatonin?

The dose may be high enough that melatonin is still in your blood in the morning. Try a lower dose or take it earlier.

Can I take melatonin every night?

Short-term use appears safe for most adults. Long-term data are limited. If you need it nightly for insomnia, talk to a doctor about the cause.

Are melatonin gummies accurate?

In a 2023 JAMA study, 22 of 25 gummy products were outside 10% of the label, ranging from 74% to 347% of the stated dose. Tablets from established brands are a more predictable way to get a small dose.
